HYROX is a global fitness race that combines functional fitness movements with endurance challenges. Whether you're new to the sport or a seasoned competitor, understanding the HYROX rules and regulations is crucial for a successful race day. In this article, we'll dive into the essential HYROX rules, highlight key points from the HYROX rulebook, and provide practical tips to help you prepare for the competition.

What is HYROX?

HYROX is a unique fitness competition designed to test both your strength and endurance. Participants complete a series of functional fitness exercises interspersed with running segments. The race is standardized, meaning the same course and exercises are used worldwide, allowing athletes to compare their times against others globally.

Knowing the HYROX rules can make the difference between a smooth race and facing unexpected penalties. The rules ensure fairness and safety for all competitors, making it essential to familiarise yourself with them before race day.

If you've been training for your race for weeks and months, take the time to learn the exercise and race rules properly. It's important to understand the rules before competing. This will save you more race time than many of your training sessions combined.

Key Components of the HYROX Race

The Race Format

The HYROX race consists of eight functional fitness workouts, each preceded by a 1 km run. The workouts include:

  1. Ski Erg
  2. Sled Push
  3. Sled Pull
  4. Burpee Broad Jumps
  5. Rowing
  6. Farmers Carry
  7. Sandbag Lunges
  8. Wall Balls

Understanding each segment's specific rules and requirements is vital for a successful race. We recommend that you watch the below 18-minute video to avoid school boy errors:

HYROX Rulebook Highlights

General Rules

The HYROX rulebook outlines several general rules applicable to all participants:

  1. Age Requirements: Participants must be at least 16 years old.*
  2. Registration: All athletes must register and sign a waiver before competing.
  3. Race Kit: Competitors will receive a race kit, including a bib number, timing chip, and any necessary equipment.*
  4. Conduct: Athletes must exhibit good sportsmanship and follow race officials' instructions.

*NB: Regarding points 1 and 3, this may or may not be the case when it comes to Hyrox Race Sims (simulations) put on by Hyrox Partner Gyms, also known as Hyrox Training Clubs and Hyrox Performance Centres. It should also be noted that Hyrox Youngstars is likely to see a comeback/ re-introduction.

Equipment Rules

Participants must use the provided equipment during the race. Modifying or substituting equipment is strictly prohibited. For example, the weights for the sled push and pull are standardized and cannot be altered.

Specific Exercise Rules

Each exercise in the HYROX race has its own set of rules. Here are some key points:

Ski Erg

  • Form: Competitors must use both arms to pull the handles.
  • Distance: The required distance is 1000 meters.

Sled Push

  • Weight: The sled weighs 152kg for men and 102kg for women. More in Pro's!
  • Form: Athletes must push the sled in a straight line and cannot use any external aids.

Sled Pull

  • Weight: The sled weighs 103kg for men and 78kg for women. More in Pro's!
  • Form: The rope must remain taut, and the sled must be pulled using hand-over-hand technique.*

*NB: With high-friction exhibition carpet used, I've seen many start with hand-over-hand and end with two-hand technique, without penalty. Hand-over-hand is always preferable, but don't be afraid of changing partway through, if it becomes too tough. Except a penalty, if you get one.

Burpee Broad Jumps

  • Form: Each burpee must include a push-up and a broad jump.*
  • Distance: Athletes must cover 80 meters in total.**

*NB: You must go hand-to-feet, when you drop. If not, you will get pulled up and/ or receive a penalty.

**The 2024-2025 season may see this increase to 100m. To be confirmed!

Penalties and Disqualifications

Failing to adhere to the HYROX rules can result in penalties or disqualification. Common infractions include:

  • Form Violations: Not performing exercises correctly.
  • Skipping Segments: Missing any part of the race.
  • Unsportsmanlike Conduct: Displaying poor sportsmanship or interfering with other competitors.

Preparing for a HYROX Competition

Training Tips

Training for a HYROX race requires a balanced approach, focusing on both strength and endurance. Here are some tips to help you prepare:

  • Functional Fitness: Incorporate exercises like burpees, sled pushes, and rowing into your routine.
  • Running: Build your running endurance with regular 1 km intervals.
  • Technique: Practice the specific forms required for each HYROX exercise to avoid penalties.

Nutrition and Hydration

Proper nutrition and hydration are crucial for peak performance. Consider the following guidelines:

  • Balanced Diet: Consume a mix of carbohydrates, proteins, and fats to fuel your workouts.
  • Hydration: Drink plenty of water before, during, and after training sessions.
  • Race Day Nutrition: Eat a balanced meal a few hours before the race and stay hydrated throughout the event.

Mental Preparation

Mental toughness is just as important as physical fitness in a HYROX race. Techniques like visualization, goal setting, and positive self-talk can help you stay focused and motivated.

What to Expect on Race Day

Check-In and Warm-Up

Arrive early to allow time for check-in and a thorough warm-up. This includes picking up your race kit, attaching your timing chip, and familiarising yourself with the race layout.

During the Race

Stay focused on your form and pace yourself throughout the race. Remember to follow the specific rules for each exercise and listen to race officials.

Post-Race

After crossing the finish line, take time to cool down and rehydrate. Reflect on your performance and identify areas for improvement in future races.

Hyrox Rule Changes 2024-2025

This section is updated on 10th of September 2024. Hyrox have just announced some rule changes. We view these changes positively since we've already used some at @theGym Hyrox Bristol. They align well with the competitive nature of Hyrox racing and competing.
